The Structural Problem With BJJ Training After 40 (And Why It Gets Worse With Age)

On the last post I walked you through the three energy systems.

The phosphocreatine system, the explosive burst that lasts about ten seconds. The glycolytic system, the workhorse that powers the next two to three minutes and produces fatigue as a byproduct. And the aerobic system, the slow, clean recovery engine that clears the fatigue products the glycolytic system leaves behind.

In this one I want to show you what that actually looks like in a BJJ round. Because understanding the systems in the abstract is one thing. Recognizing them in real time, in your own body, in a round you've rolled a hundred times, is something else entirely.

That recognition is where things started to shift for me.

Minute Three

Think about the last time you rolled hard.

Not a technical drill. A real round, with someone who was genuinely trying to work, and so were you.

Now think about what happened around minute three.

For most of us, there's a moment somewhere in that window where something changes. The grips that were solid start to feel slippery. The legs that were moving fine start to feel like they belong to someone else. The breathing, which you were managing reasonably well in the first two minutes, starts to get ahead of you.

You know what to do. Your brain is still working. But the signal is traveling slower, and the body isn't quite answering the way it should.

That moment has a name. It's when the glycolytic system starts hitting its ceiling and the aerobic base isn't big enough to keep up with the clearing.

I rolled a Tuesday session where this happened so clearly I almost laughed. I was working with a blue belt I've trained with plenty of times. Technically, I had every advantage. Ten years on him. Better understanding of frames, grips, weight distribution. The first two minutes, I was in control.

Then minute three arrived, right on schedule.

My grips went first. Then the legs. And by the end of the round I was managing the situation rather than directing it. Not losing, but not winning either. Just surviving until the whistle.

He didn't tap me. But I didn't look like someone with ten years on the mats.

I looked like someone who ran out of gas.

Why BJJ Is Almost Perfectly Designed to Keep You There

Here's the thing I had to sit with after that session.

The way most of us train BJJ is almost perfectly designed to keep us stuck in glycolytic fatigue. Not because instructors are doing anything wrong. But because the structure of a typical class doesn't account for what the energy systems actually need.

Look at what a standard training night involves.

Five-minute rounds. Thirty to sixty seconds on the wall between them. Maybe some drilling beforehand. Repeat for ninety minutes.

Every round: glycolytic.

Every rest period: too short for the aerobic system to fully clear the fatigue products from the previous round.

Which means you start round two a little more compromised than round one. Round three, more so. By round four or five, you're running the glycolytic system on a platform that hasn't recovered, with hydrogen ions still stacking from what came before.

The aerobic system, the one that actually does the clearing, needs sustained moderate-intensity effort to develop. The kind that feels almost too easy. Fifteen, twenty, thirty minutes at a pace where you could hold a full conversation.

A BJJ round is never that. Not even close.

So if you've spent years, or a decade, doing nothing but hard five-minute rounds, you may have developed solid glycolytic capacity and a relatively modest aerobic base underneath it. Which means you can go hard. But you can't recover from going hard very efficiently.

And here's the part that compounds after 40.

The Age Factor Is Real, But It's Not What You Think

I want to be careful here, because this is where it's easy to either catastrophize or dismiss.

The age-related changes are real. After 40, the glycolytic system becomes modestly less efficient. Testosterone and growth hormone, both critical for muscular recovery, are lower than they were at 25. The mitochondria in your muscle cells, which are the energy-producing engines inside the aerobic system, become slightly less efficient without specific training to maintain them.

None of this is catastrophic. But all of it matters when you're already running a structural deficit.

Think of it this way. Imagine you have a car with a small fuel tank and an engine that runs a little hot. When you're young, the cooling system is so good that it doesn't matter much. You can drive hard, the engine cools fast, and you're ready to go again.

As you get older, the cooling system becomes a little slower. The engine still works. But if you keep driving the same way, with the same short stops, the same intensity, the heat starts to build faster than it can dissipate.

What I was doing, training hard three nights a week with no aerobic base work, no attention to recovery, no understanding of what the fatigue was actually telling me, was the equivalent of driving a hot engine with a slow cooling system and wondering why it kept running rough.

The answer isn't to stop driving. It's to understand how the cooling system works, and start giving it what it actually needs.

The Reframe That Changed How I Train

There's a question that kept coming back to me after all of this.

If the aerobic system is the recovery engine, and BJJ doesn't build it, and the age-related changes make recovery slower anyway, what does a sensible approach actually look like?

Not training less. Not accepting decline. Something more specific than either of those.

Peter Attia has a framework in Outlive that I kept coming back to during this period. He talks about what he calls the "centenarian decathlon," the idea that you should be training now for the physical capacity you want to have in the last decade of your life. Working backward from what you want to be able to do at 80 or 85, and building the foundation for it today.

I don't want to compete at 80. But I do want to still be rolling at 60. And what that requires isn't a slower version of what I'm doing now. It requires a smarter version.

The structural problem is the energy trap. Most of us are spending almost all our training time in the zone that produces the most fatigue and the least recovery adaptation. And the older you get, the more that structure costs you.

Understanding that wasn't discouraging. It was clarifying.

Because structural problems have structural solutions.

The first one I started looking at seriously, and the one that surprised me the most, had nothing to do with what I was doing on the mat. It had everything to do with what was happening every night before I got there.
